It is arithmetic. If your office is in SEEPZ or on Andheri Kurla Road, you are already spending ninety minutes a day in transit. Adding a ninety-minute gym session plus travel is a four-hour commitment, and nobody sustains a four-hour commitment through a Mumbai monsoon.

So the honest question is not “how do I find more time” — it is “what does a genuinely effective 45-minute session look like?”

Short answer: three days a week, full-body, compound lifts first, minimal rest between non-competing exercises, and no phone on the bench. Here is the long version.

Why three full-body days beats five split days

The classic bro split — chest Monday, back Tuesday, and so on — needs five or six visits to hit everything once. Miss two days and half your body goes untrained for the week. It is a schedule with no failure tolerance, which makes it exactly wrong for someone with an unpredictable work calendar.

A three-day full-body plan hits every major movement pattern three times a week. Miss a session and you have still trained everything twice. For most people below the advanced level, weekly training frequency per muscle matters more than session volume, so this is not a compromise — it is often the better plan outright.

The 45-minute structure

Minutes 0–5: warm-up that actually warms. Five minutes on a bike or rower at a pace that makes conversation slightly awkward, then two sets of the day’s first movement at 40 per cent load. Skip the twenty-minute mobility routine — you can do that at home while watching something.

Minutes 5–25: two compound lifts, heavy. This is where the session is won. One lower-body push or hinge, one upper-body press or pull. Three to four working sets each, five to eight reps, with genuine rest between sets — ninety seconds to two minutes. Do not superset these. Heavy compounds need recovery to be heavy.

Minutes 25–40: three accessories, paired. Now you compress. Pair movements that do not compete: a row with a leg curl, a shoulder press with a calf raise. Go back and forth with only the transition as rest. Two to three sets each, ten to fifteen reps.

Minutes 40–45: one finisher. A carry, a sled push, a plank series, or thirty seconds on and thirty seconds off on the rower for five rounds. Something that raises your heart rate and requires no thinking.

A worked example

Day A — Back squat (4×6) · Flat bench press (4×6) · Seated cable row paired with lying leg curl (3×12) · Lateral raise (2×15) · Farmer’s carry, 4 lengths.

Day B — Romanian deadlift (4×8) · Lat pulldown (4×8) · Leg press paired with dumbbell shoulder press (3×12) · Cable triceps pushdown (2×15) · Rower, 5×30 seconds.

Day C — Trap-bar deadlift (4×5) · Incline dumbbell press (4×8) · Walking lunge paired with chest-supported row (3×10 each) · Face pull (2×15) · Sled push, 4 lengths.

Run A–B–C across the week in whatever order your calendar allows. Add 2.5 kg to the main lifts whenever you complete all prescribed reps with clean technique. That progression rule is the entire programme; everything else is scaffolding.

The four things that break a 45-minute session

Your phone. The single largest time leak in any gym. A two-minute rest becomes six because a message arrived between sets. If you do nothing else from this article, put it on aeroplane mode and use a wall clock.

Deciding what to do while standing there. Walk in knowing the session. Written down, on paper or a note, before you leave the office. Improvised workouts take longer and accomplish less.

Waiting for equipment. Have a substitution ready for every machine. Leg press occupied? Walking lunge. Bench taken? Floor press or an incline dumbbell set. Never stand and wait; the clock does not care why you stopped.

Warming up too long. Twenty minutes of foam rolling before a squat is not preparation, it is procrastination with a rationale attached.

What this schedule cannot do

Three 45-minute sessions will build real strength, meaningfully change body composition alongside sensible eating, and hold up for years. It will not prepare you for a powerlifting meet, and it will progress slower than five well-recovered days if you genuinely have five days.

It is the best available plan for the constraint, not the best plan in the abstract. That distinction matters, because a good plan you complete beats a great plan you abandon in week three.

If you want the version written for you

The structure above is generic by design. A plan built around your actual lifts, injury history and work pattern will outperform it — that is essentially what personal training buys you, and why our trainers set schedules around what your week realistically allows rather than what looks ideal on paper.

We are open 6 AM to midnight, Monday to Saturday, on Mahakali Caves Road in Andheri East — which exists precisely so that a session at 6:15 AM or 10:30 PM is a real option. Message us and we will map a split to your calendar.

The most common reason people quit the gym in this suburb is not motivation.
